This has happened to me way too often: you make sure everyone else has a solid breakfast and then head out the door having eaten nothing yourself. I know I’m not the only mom guilty of that. 

So when I started paying closer attention to my macros — not tracking every gram (I just can’t), just actually observing what I was and wasn’t eating — two things were clearly missing. Protein. And veggies. Especially veggies.

These high-protein tater tot egg bites were my fix. They’re gluten-free and dairy-free, of course, and they pull off the thing I care about most: nourishing food that’s also really delicious.

The base is crispy tater tots because there’s a kid in every one of us who lights up at a tater tot, and they add a lot of crispy, delicious flavor. I use egg whites alongside whole eggs to keep the macros balanced, and I pack a WHOLE bag of spinach into one batch without it tasting like you’re chewing a fistful of spinach (more on that trick below).

I make a batch, label them “Mom’s” so my husband doesn’t inhale my meal prep, and grab them all week. I even reheated a few in a hotel microwave on the way to a volleyball tournament and ate them one-handed as I walked into the convention center. Portable, filling, and mine.

Ingredients

Here’s what goes into these and why. Amounts are in the recipe card below.

  • Cooked chicken sausage — I reach for chicken sausage instead of a higher-fat pork breakfast sausage to keep the fat in check without losing the savory, sausage-y flavor. I use Trader Joe’s frozen chicken sausage for a fast option. Or, you can cook a batch of my Chicken Apple Sausage, which is budget-friendly. You can use any breakfast sausage of choice, but know that it will change the macros.
  • Mini tater tots — the crispy base and the reason these taste like something you actually want to eat. Most tots are gluten-free, but brands vary, so check the bag if that matters for your family. I use the mini tater tots, just because they get extra crispy. You can also use regular-sized tater tots, 3 per muffin cup instead of 4. 
  • Peppers and onions — I use frozen, and then chop them in my food processor. They bring flavor and color so the spinach isn’t the loudest thing in the bite. I highly recommend them to balance the spinach’s flavor!
  • Frozen spinach — the veggie workhorse, and how I sneak a whole bag of greens into breakfast. Sauté it in a little oil first so it’s not soggy in the bites (more on that in the steps below). I use frozen, as you can crush it in between your hands before cooking to crumble it into small pieces. I’m not a fan of big chunks of spinach in my food!
  • Dairy-free ranch — this is the secret. A little ranch whisked into the eggs adds flavor that keeps the spinach from taking over. I use my own homemade dairy-free ranch, but store-bought works too — a dairy-free one like Tessemae’s is an easy grab.
  • Eggs + egg whites — the whole eggs keep the bites tender and rich, and the extra egg whites bump the protein and keep the macros balanced.
  • Salt and pepper — simple, but don’t skip them.

How to Make It

  1. Pre-bake the tots. Add mini tater tots to a muffin tin and bake at 425°F for 10 minutes. This head start is what gets them crispy — raw tots under a wet egg mixture never crisp up, so don’t skip it.
  2. Smash them down. Use the back of a measuring cup or the bottom of a drinking cup; press the hot tots into the bottom of each cup to form a little crust. Grease the cups well before adding the layers and eggs — eggs love to stick.
  3. Cook the spinach, then layer. Sauté the spinach in a little oil until the extra moisture cooks off — this is what keeps the bites from turning soggy. Then layer in the muffin cups on top of the tater tot crust: peppers and onions, the spinach, and the chicken sausage, dividing them between the cups.
  4. Whisk and pour. Whisk together the eggs, egg whites, salt, pepper, and ranch. I do this in a Pyrex measuring cup so it’s easy to pour cleanly into each little cup. Pour the egg mixture over the fillings, pouring slowly to avoid overfilling. I also do this with my silicone muffin tray on top of a baking sheet to catch any spillage. 
  5. Bake. Bake at 425°F for 25-30 minutes, until the centers are set and no longer jiggly. Let them cool a few minutes before running a knife around the edges and lifting them out.

FAQ

How do I keep the spinach from making them watery — or tasting like spinach? Two things. First, sauté the spinach in a little oil before it goes in — cooking off that extra moisture is what keeps the bites from turning soggy. Second, lean on the ranch, peppers, and onions. Also, make sure your spinach is finely chopped – which is why I use frozen spinach so I can crumble it into small pieces before I even open the bag. Between those three and the tater tots, you get flavor in every bite and the spinach just quietly rides along. I don’t love spinach either, and these don’t taste like a fistful of it.

Can I make these ahead of time? That’s the whole point. I make a batch at the start of the week and pull from it every morning. Store them in an airtight container in the fridge for up to a week.

Can I freeze them? Yes. Let them cool completely, then freeze in a single layer before transferring to a freezer bag. Reheat from frozen — just add a little more time.

How do I reheat them? A microwave is the fastest. From the fridge, 30 to 60 seconds does it. From frozen, give it closer to a minute and a half. They travel well and reheat just about anywhere (gas stations and hotel microwaves included). Though I prefer the air fryer at 425 for 6 minutes to get a crispy outside. 

Can I make High Protein Tater Tot Egg Bites Paleo or Whole30? Yes—just a couple of easy swaps. For Paleo, use any tater tots with ingredients that work for you. For Whole30, reach for compatible frozen hash browns (Whole Foods and Sprouts both carry some, and so does Walmart) and a Whole30-compatible ranch.

For the sausage, the Trader Joe’s frozen Chicken Breakfast Sausage patties work for both Whole30 and Paleo and keep things quick. If you’d rather make your own, my Chicken Apple Sausage is great here—just keep it in crumbles instead of patties.

Can I make these kid-friendly? Absolutely. My boys aren’t fans of spinach in their eggs and prefer regular sausage, so I often make a double batch: this version for me, and a batch for them that skips the spinach and uses pork breakfast sausage. Sometimes I’ll even add a few bacon crumbles on top for them.

Can I use only whole eggs instead of adding egg whites? You can. Use 6 whole eggs. The egg whites are there to boost protein and keep the macros balanced, so if you swap to all whole eggs you’ll just shift the fat and protein a bit. Still delicious.

What if I don’t have chicken sausage? Any cooked breakfast sausage works — pork, turkey, whatever you have. Chicken sausage is just my pick for keeping the fat a little lower.

Do they stick to the pan? Egg will stick if you let it, so grease the cups generously or use a silicone muffin pan. Letting them cool for a few minutes before you lift them out helps too.

  • 1/2 pound chicken sausage chopped or broken up as cooked
  • 48 frozen mini tater tots or 36 regular-sized tater tots; see notes for Whole30

KID-FRIENDLY - My boys don't love spinach in their eggs and prefer regular sausage. I usually make a double batch - this version for me, and a batch for my boys that omits the spinach and uses pork breakfast sausage, and sometimes even bacon crumbles on top.
